How Much Do Knee Wraps Add to Your Squat? The Honest Answer
How Much Do Knee Wraps Add to Your Squat? The Honest Answer
Quick answer: Knee wraps can help you squat more, mostly because tight elastic wraps store energy as you go down and give some of it back as you come up. Research shows more power and a faster squat with wraps, but no study we found has measured exactly how many pounds they add to a max, so any single number you hear is a guess. Expect a bigger boost than knee sleeves give, and a squat that feels different.
"How much do knee wraps add to your squat?" gets asked constantly in gyms and forums, and the answers range from "nothing" to "a ton." This post sticks to what published research actually measured, explains why wraps can help, and covers when they make sense in training and competition.

The Honest Answer: More Than Nothing, but There's No Proven Number
Here's what we can say with confidence:
- Wraps change the lift. In lab studies, lifters squatted with more power, a faster descent and a more upright knee position when wrapped.
- The extra power points to more weight. More power out of the bottom usually means more weight lifted, but…
- No study we found measured a squat one-rep max with and without wraps. So when someone says wraps add a certain number of pounds, that's from their own experience, not research.
- Tighter usually means more help. The authors of a 2021 knee sleeve study wrote that knee wraps are "generally effective and more so when increasingly constrictive" (Machek et al., 2021).
What the Research Shows
| Study | Who and What | Key Findings With Knee Wraps |
|---|---|---|
| Lake et al., 2012 | 10 trained men (average squat max 160.5 kg), singles at 80% of max | 10% higher peak power (2,121 vs 1,841 W), lowering phase 45% faster, rising phase 20% faster, 39% less forward bar drift |
| Gomes et al., 2015 | 14 trained men, sets of 3 at 60% and 90% of max | Less knee bend at both weights, and lower quad (vastus lateralis) activity at 90% |
| Machek et al., 2021 (sleeves, for comparison) | 15 trained men testing neoprene sleeves | Squat max 166 kg in sleeves vs 161 kg in a minimally supportive sleeve; tighter sleeves didn't add more |
Why Knee Wraps Can Help You Squat More
Knee wraps are long, stiff elastic bands wrapped tightly around the knee. As you squat down, the wrap stretches and stores elastic energy. Coming up, some of that energy is released, giving you a push out of the hole.
The 2012 study found exactly that pattern. Lifters lowered the bar much faster, then drove up with about 10% more peak power, and the researchers credited the elastic energy stored in the wraps (Lake et al., 2012).
Two things also changed in technique:
- Less knee bend. Wrapped lifters didn't bend their knees as far (Gomes et al., 2015).
- Less quad work. At 90% of max, the quads did less of the work, likely because the wraps were helping (Gomes et al., 2015).
That's the trade-off. Wraps can let you move more weight, but some of the work shifts from your muscles to the wrap. Because of the technique changes, the 2012 authors advised against wearing wraps for general strength training.
How Knee Wraps Compare to Knee Sleeves
Knee sleeves are neoprene tubes that keep your knees warm and add light compression. In the 2021 study, sleeves were linked to about a 5 kg higher squat max, and a tighter sleeve didn't add anything more (Machek et al., 2021). The authors wrote that sleeves seem to work "unlike knee wraps," where tighter tends to mean more help.
- Choose sleeves for everyday squatting and most training.
- Choose wraps for your heaviest sets, or if you compete in a division that allows them.
For more on sleeves, see our best knee sleeves for squats guide. For sizing, see the knee sleeve sizing guide.
What Changes How Much Wraps Help You
- How tight you wrap. Tighter wraps store more energy, but they're also harder to squat in. See How to Wrap Knee Wraps for spiral vs X patterns and tightness.
- Practice. Wraps change your groove (faster down, less knee bend). Many lifters find it takes a few sessions to get used to the rebound.
- Squat style. Wraps reward a controlled but quick descent into a firm bottom position.
- Wrap length and stiffness. Longer, stiffer wraps usually feel springier than shorter, stretchier ones.
When to Use Knee Wraps
Most lifters save wraps for:
- Heavy singles, doubles and triples near the top of a training cycle
- Overload work like heavy walkouts or top sets above your sleeve max
- Meet prep if you compete in a wrapped division
Many lifters keep sleeves for lighter and moderate sets and do warm-ups with no knee gear at all. Track wrapped and unwrapped numbers separately, the same way belted and beltless lifts are tracked. More on that in How Much Does a Lifting Belt Add?
How to See What Knee Wraps Add for You
Since research can't give you a number, run your own simple test:
- Practice first. Spend two or three sessions squatting moderate weights in wraps so the faster descent and rebound feel normal.
- Pick a heavy but safe weight you can squat for a solid single or double in sleeves.
- On another day, do the same weight wrapped, with the same warm-up, rest and depth.
- Compare bar speed and how hard it felt. If the wrapped set moves noticeably faster, add a small amount of weight next time.
Use spotters or safety bars, and keep your depth the same in both tests. A higher wrapped number with a shallower squat isn't a fair comparison.
Common Knee Wrap Mistakes
- Wrapping too early. Wraps are tight, so most lifters wrap just before the set and loosen them right after.
- Using them on every set. If every squat is wrapped, you lose track of your unwrapped strength.
- Letting depth creep up. Wraps make the bottom feel springy, which can tempt you to cut depth. Film your sets.
- Changing the wrap pattern every week. Pick spiral or X and stick with it so you can compare sessions.
Are Knee Wraps Allowed in Powerlifting?
It depends on the federation and division:
- USA Powerlifting: Knee wraps are allowed only in Equipped and "Raw with Wraps" divisions. Wraps can't be longer than 2 m or wider than 8 cm, and they can't have Velcro (USAPL Rulebook v2026.2).
- IPF: Knee wraps are allowed only in Equipped lifting (2026 IPF Technical Rulebook).
Bay Gear Co. knee wraps use a slip-on loop and hook-and-loop closure for quick wrapping. That makes them great for training, but they don't meet USAPL's no-Velcro rule for competition. Always check your federation's current rulebook. Our powerlifting meet checklist covers what else to pack.

Frequently Asked Questions
How much do knee wraps add to your squat?
No study we found has measured it directly. Research shows about 10% more peak power with wraps, which usually means more weight, but how much depends on the lifter, how tight they wrap and how much they practice.
Do knee wraps help you squat more?
Yes, in most cases. Tight wraps store elastic energy on the way down and help drive you back up. Studies found more power and faster squats with wraps.
Do knee wraps add more than knee sleeves?
They likely give more help than sleeves because they're much stiffer and tighter. In one study, sleeves were linked to about a 5 kg higher squat max. No study we found tested wraps against sleeves head to head.
Do knee wraps change your squat technique?
Yes. Studies found less knee bend, a faster descent and less quad activity at heavy loads when wearing wraps.
Should you squat in knee wraps all the time?
Most lifters don't. Wraps are usually saved for heavy top sets and meet prep, with sleeves or no knee gear for lighter work.
Are knee wraps legal in raw powerlifting?
In USAPL, only in the "Raw with Wraps" and Equipped divisions, and the wraps can't have Velcro. In the IPF, only in Equipped. Check your federation's current rulebook.
